What to Eat on Ozempic: A Dietitian's Complete Guide

So you've started Ozempic (or Wegovy, Mounjaro, or Saxenda) — and suddenly you're barely hungry, unsure what to eat, and wondering if you're doing this right.

You're not alone. And you've come to the right place.

As an Accredited Practising Dietitian, the number one question I get is "what should I actually be eating?"

Here's your answer.

Why Nutrition Matters More Than Ever on GLP-1 Medications

GLP-1 medications work by mimicking a gut hormone that signals fullness to your brain. The result? You eat significantly less — often 20–35% fewer calories — without really trying.

That sounds great. But here's the catch: when you eat much less, the quality of what you eat becomes critically important. Every meal needs to pull its nutritional weight.

Without the right approach, you risk:

  • Losing muscle mass alongside fat (which tanks your metabolism)
  • Not getting enough protein, fibre, or key micronutrients
  • Making side effects like nausea and constipation much worse
  • Feeling exhausted and depleted rather than energised

The good news? All of this is preventable with the right nutrition strategy.

The #1 Priority: Protein

If there's one thing I want you to take away from this article, it's this: eat protein at every single meal.

Research shows that without adequate protein intake, a significant portion of weight lost on GLP-1 medications can come from lean muscle, not fat. Muscle is your metabolism — losing it makes long-term weight maintenance much harder.

How much protein do you need?

Aim for 1.2–1.6g of protein per kilogram of body weight per day. For most people, this means 80–120g of protein daily.

Best protein sources on GLP-1 medications:

  • Chicken breast, turkey, lean beef, fish, prawns
  • Eggs and egg whites
  • Greek yoghurt and cottage cheese
  • Tofu, tempeh, edamame
  • Lentils and legumes
  • Protein shakes (a great tool when appetite is very low)

Dietitian tip: Lead every meal with your protein source. Eat it first, before you fill up on carbs or vegetables.

Priority #2: Fibre

GLP-1 medications slow down how quickly food moves through your gut — which can cause constipation if you're not getting enough fibre.

Aim for 25–35g of fibre per day from:

  • Vegetables (especially leafy greens, broccoli, zucchini)
  • Legumes — lentils, chickpeas, kidney beans
  • Chia seeds and ground flaxseed
  • Oats, quinoa, and barley
  • Fruit with skin — pears, apples, berries

Priority #3: Hydration

When you're eating less food, you're also getting less fluid from food. Pair that with the constipating effects of GLP-1 medications and dehydration becomes a real issue.

Aim for at least 2–2.5 litres of water per day. Set reminders if you need to — most people on GLP-1 medications forget to drink because they're simply not thinking about food.

Foods to Limit on GLP-1 Medications

Certain foods are going to make your experience significantly worse:

  • Greasy, fried, or high-fat foods — these dramatically worsen nausea and reflux
  • Carbonated drinks — increase bloating and discomfort
  • Refined carbs in large portions — bread, pasta, white rice crowd out the protein your body needs
  • Alcohol — tolerance often drops significantly on GLP-1 medications, and it's dehydrating and nutrient-poor
  • Ultra-processed snacks — easy to overeat and provide little nutritional value

A Sample Day of Eating on Ozempic

Here's what a well-structured day might look like:

Breakfast: Greek yoghurt + berries + chia seeds

Lunch: Grilled chicken + roasted veg + small serve of quinoa

Dinner: Baked salmon + steamed broccoli + sweet potato mash (small)

Snack: Boiled egg + cucumber, or a small protein shake

Notice the pattern — protein and vegetables at every meal, with small amounts of complex carbs.

Eating well on Ozempic isn't about restriction — it's about being strategic with a smaller appetite. Prioritise protein, fibre, and hydration. Avoid high-fat and ultra-processed foods. And give every meal the chance to nourish your body properly.
